THE MILL PROGRAMS

Sign-up and get access to programs and insights that have, until now, only been available to the physical members of The Mill Gym.

There are 8 different categories of online programs you can sign up to, depending on your goals, fitness level or specific focus. Whether you are an elite operator or at the beginning of your fitness journey, you will find a program category that is suitable to improve your physical & mental resilience. Details below.

If you are unsure about which program category to choose, or want a baseline, undertake our GAC Test. This will indicate what your current fitness level is. Your total test score, along with your specific needs, will help you determine which online program category best applies to you.

(Please note: you can move between programs each month if you wish. memberships can be cancelled at any time)

IMPORTANT NOTE

Since 2008, we have designed programs for clients across all fitness levels, using our experiences to create a fitness continuum that can elevate the average athlete to elite physical and mental resilience. This has taught us that, especially with interstate and international clients, establishing a baseline fitness level is essential for designing personalized programs.

The General Athletic Conditioning (GAC) test has proven to be the most effective method for determining where athletes stand on our fitness continuum. By comparing their results with those of hundreds of other clients, we gain a realistic picture of their overall physical preparedness.

Notably, 100% of our clients who have successfully completed Special Forces selection or currently serve in Special Forces have scored at least Level 4 on the GAC test. Based on this data, we recommend Level 4 as an excellent benchmark for anyone, regardless of their sport, profession, or trade. In fact, we do not accept clients for specific Special Forces preparation training until they reach Level 4. If a client is not at Level 4, we recommend our GENPREP, MILPREP OR BASE PROGRAMS.

We strongly recommend completing the GAC test to understand your starting point on this journey. Instructions for the test are available on the GAC Test page. Please ensure you adhere strictly to the technique standards and timings outlined in the test instructions. For videos demonstrating the movements, visit our YOUTUBE PAGE.

FOR INDIVIDUALS

WHY WE DON'T BUILD BESPOKE PROGRAMS

We get asked regularly. The answer is no — and here's why.

SOFPREP is not a template. It is a 42-week, evidence-based preparation system built on 15+ years of Special Forces coaching and data from over 100 operators. Every session, every loading scheme, every packmarch duration has been deliberately sequenced to produce a specific adaptation at a specific point in the program.

What most athletes want when they ask for a bespoke program is something that avoids their weaknesses. That is not preparation. That is reinforcement of exactly the gaps that selection will expose.

42 WEEKS. EVERY DOMAIN.

The full SOFPREP sequence develops every physical quality that selection tests — not one or two, all of them.

Aerobic capacity is built through progressive nasal breathing protocols, multi-modal conditioning, and easy runs that extend to 70 minutes in the peak phases. Load carriage begins at 22.5kg and builds to 35kg on long sessions, with packmarch durations reaching 4 hours at pace. Strength is developed across every primary movement pattern using percentage-based loading that progresses from high-rep foundational work to near-maximal efforts by the final phases. Bodyweight output — push-ups, pull-ups, dips, body rows — is trained under accumulated fatigue, every week, without exception. Grip, neck resilience, and structural capacity are embedded throughout. Swimming is programmed in parallel from the first phase.

Nothing is optional. Nothing is skipped. Because selection won't offer that courtesy either.

WHERE TAILORING DOES HAPPEN

That said, SOFPREP is not rigid where it doesn't need to be. Before commencing the program, every athlete completes the GAC TEST then the Operator Standards Test (OST) — the ost is a set of six benchmarks that reflect the minimum physical standards required at selection:

- Max Push-Ups in 2 Minutes: 60 reps

- Max Cadence Pull-Ups: 12 reps

- 2.4km Run: sub 9:30

- 3.2km Battle Run (8kg webbing + 4kg weapon): sub 16:00

- 2-Hour Packmarch (24kg pack + webbing + 4kg weapon, no running): minimum 12km

- 600m Swim (full-sleeve shirt and trousers, preceded by 2 minutes treading water): minimum 10:00

If the OST reveals a specific deficiency — pack marching pace, battle run times, swimming — the program can be adjusted to address it. Each SOFPREP supplementary program targets a specific weakness:

- RUCKPREP for pack marching pace and endurance

- BATTLE RUN for webbing run times

- SWIMMING for water confidence and swim times

- STRENGTH & HYPERTROPHY for athletes who need to build functional strength before the main loading phases

- NO GEAR for periods of deployment or travel without gym access

The method is simple: substitute the Session 1 (AM) workouts in the main SOFPREP program with the corresponding sessions from the relevant supplementary program. Session 2 (PM) remains unchanged. The structure of the week is preserved. The specific deficit gets targeted volume. Nothing else is disrupted.

This is not bespoke programming. It is a structured, pre-designed response to a measured gap — applied at the right point in the program, in the right way, without compromising the overall sequence.

BUILT FOR LEVEL 4+ ATHLETES

SOFPREP is designed for athletes who have already established a minimum foundation of General Physical Preparedness — a GAC Level 4 score of 40 points or above. Below that threshold, the volume and intensity of this program accumulates injury risk faster than adaptation.

If you're not at Level 4 yet, the answer is not a modified version of SOFPREP. It is completing GENPREP or MILPREP first, arriving at the required standard, and then commencing SOFPREP as designed.

The athletes who perform best at selection are not the ones who trained the most. They are the ones who prepared most completely — who arrived without the gaps that selection exploits.

SOFPREP is designed to produce exactly that athlete.
